Off-Season Training: How to Make Next Season Your Best Yet

As the footy season wraps up and other winter sports wind down, every player asks the same question: what now? Whether you are coming off a full-contact AFL season, soccer, netball or basketball, your body has taken a beating. You might be carrying a few knocks, feeling run down, or simply wanting to hold and build strength before pre-season. What the off-season is for

The off-season has three jobs, in this order: recover from the season’s accumulated wear, rebuild the strength and muscle that a long competitive season erodes, and address the weaknesses (mobility, imbalances, conditioning gaps) that you never have time to fix mid-season. Players who use the break well arrive at pre-season stronger, faster and far less likely to break down in round three.

A simple off-season structure

Weeks 1–2: recover

Take a fortnight of genuine recovery. Light movement, walking, swimming, mobility work and recovery sessions, plus a sports check-up for anything that has been nagging. Read our recovery hacks.

Weeks 3–8: rebuild strength

Three or four strength sessions a week built around squats, deadlifts, presses, pulls and carries, in the 5 to 8 rep range, adding load steadily. This is the block that raises your ceiling for the whole of next season. Use progressive overload and the balanced program template.

Weeks 9–12: add power and conditioning

Keep two strength sessions and add plyometric training, sprints and interval conditioning so you hit pre-season already sharp instead of using the first month to get fit.
